    You both have an answer for my simple question about the 'hard' effort.
    What is the definition of 'hard' effort here, in terms of intensity or %MHR?
    [Intensity as I understand is, 100*(HR-RHR)/(MHR-RHR) ]

    How is this 'hard' effort compared to the 5K race effort?
    Would you suggest about 15 min 'hard' effort for my 50+ mpw?

    Ethiopian 10 KM specialist, Kenenisa Bekele.
    He is well known for falling apart in Mombasa heat and
    then with doubts, not being able to run for long time.
    But he came back strongly in Osaka with 27:05.90 win.

    The heartrate doesn't control the workout, but I will look at it just for
    grins. At any particular speedwork distance, the optimal speed in my
    philosophy is governed by the following rules:

    1) You can maintain the same pace throughout the interval -- no slowdown at
    the end.
    2) You are not straining at the end -- form is clean, turnover smooth and
    quick.
    3) You are not into leg burn, just the slight threshold of burn.
    4) You run as fast as you can over the interval to satisfy rules 1-3. You
    will automatically run your 200's a lot faster than your 800's.

    What, no goal times? No split times?

    That's right. If you do your speed in the above manner, you'll enjoy it
    more, because it isn't gut-busting all out. If you enjoy it, you'll do it
    regularly. If you don't go balls-to-the-wall, you'll gradually improve week
    by week.

    The other variable is your recovery day afterward. It should be real easy
    and relaxed. You know you did it right if you feel strong the day after
    your recovery day.

    If you follow the above rules 1-4 you will see that your question is not the

    I'd go 12-15 max at your workload. I'm currently targeting 16 minutes at my
    70 mpw.

    For tempo-type runs, I try to run them fun-fast -- that is quick, but not
    painful.

  6. Second week of no running due to ankle problem.
    A fair bit of extra biking and a couple of hikes while on
    holiday with the family.

    If it wasn't clear this wasn't a 18 minute pickup, it was 1 minute
    hard followed by 1 minute easy repeated 18 times.
    It was supposed to be twenty but I didn't feel guilty stopping at 18
    as it was quite unusual to be doing a workout on a Saturday.

    It's still a total of 18 hard minutes albeit 1 on and 1 off. I have to
    agree with Dan this is a bit much and since your building up coming
    back from some niggling injuries and maybe risky. Sounds like a workout
    from Team U's boss man. 😉 18 striders with attention to good form and
    a slower pace might be more appropriate at this stage. Feel free to
    ignore. 🙂

    fast mins Tuesday + 3 miles of 10 mile pace Thursday.

    in the late winter early spring), but whatever my volume, I've never been
    able to handle more than 2 harder workouts per week, normally working
    different areas, like a tempo plus a hill repeat run.

    Mon 0 (weights - 30 minutes)
    Tue 3.4 miles, easy
    Wed 4.6 miles (9:30PM and it's still 84°F), easy; walk 0.6 miles
    Thu too hot
    Fri too hot... stomach trouble...
    Sat Ick. Hot, smoky, and humid.
    Sun 3.3 miles really easy (95°F), walk 1.2 miles

    Week: run 11.3 miles, walk 1.8, Time On Legs 2:35:49

    Really what I did was move Sunday's long run to Monday because of the
    day off from work -- which makes this week look low but next week will
    look huge.

    I'm still looking forward to some 5K's at the end of the month, and
    the Half-Marathon October 7.

    You give me too much credit! 4 minutes per 1200? I wish!
    I wasn't going to do the Saturday workout but I was out with my wife on the
    trails. We had been out about 45 minutes when she says, "Are you ready to
    do the workout?" So I did it, well most of it anyway. We got out of sync on
    start and end times so I ended up passing her and losing her after the first
    four. I assume she took a turn somewhere that I didn't.

    Honestly I'm a little at a loss these days.
    Still looking for the right combo to get back to where I was in the Spring
    of 06.

    Mon: Rest Day
    Tue: 5.52 mi @ 9:24 pace. near 105F, a little dryer. A little knee
    pain again.
    Wed: 5.52 mi @ 9:31 pace. 102F, ran thru light t-storm. No ground
    lightning, but still skittered nervously over the bare spots
    nonetheless. Still a little knee pain.
    Thur: 5.25 mi on treadmill, so I can watch TV.... 100F outside.
    Knee is noticeably better.
    Fri: 5.52 mi @ 9:04 pace. 100F, knee didn't hurt at all! Yay!
    Sat: 12.04 mi @ 9:56 pace. Warm & muggy, a few knee pains at the
    start, and some stomach issues. But made it.
    Sun: 3.52 mi @ ~10:00 pace. Slow today to save a little for the
    race tomorrow. Cooler and drier. Only a teeny knee glitch.

    Total: 37.37 miles

    It's quite heavy on pace and for those doing a Oct marathon. Wouldn't it
    seem more reasonable to work on base and some strength to chase the
    injury demons away. Shoot for a January Fat Ass or even those awful
    winter runs at SUNY Albany.

    Maybe join us this winter starting Dec/Jan and maybe the HAT run again.
